What Is the Best Swimming Stroke for Chest Muscles?

Most people who ask us about the best swimming stroke for chest muscles are hoping swimming can replace part of their gym routine. It can do a lot for your chest, but some strokes work it far harder than others, and how you swim them matters as much as which one you pick.

Breaststroke is the best swimming stroke for chest muscles for most adults, because its arm pull squeezes the hands together in front of the chest on every stroke. Butterfly works the chest even harder but suits confident swimmers. Freestyle gives steady chest work over long distances, and backstroke works it least.

Where Your Chest Muscles Come In

Your chest is mostly the pectoralis major, the large muscle that pulls your arm across and down towards your body. In the water, that is exactly the movement that pulls you forward. Earlier research on swimmers’ muscle activity, summarised in a 2019 study of breaststroke swimmers, found the pectoralis major does most of its work in the pull-through phase of front crawl, breaststroke and butterfly.

So the question is really which stroke gives your chest the longest, strongest pull. That is why the best swimming stroke for chest work is not the same as the fastest stroke or the one that burns the most energy.

Breaststroke: The Best Swimming Stroke for Chest Work for Most Adults

In breaststroke, both hands sweep out, then press in and together in front of your chest before shooting forward. That inward squeeze is the same movement as a chest fly in the gym, and you repeat it on every stroke.

It is also the stroke most adults can keep going for a whole session, which matters more than intensity if you want your chest to change. Keep the sweep controlled rather than wide, and finish each pull with the hands meeting under your chin. Our guide to learning breaststroke covers the arm timing we teach.

Butterfly: The Hardest Chest Workout in the Pool

Butterfly pulls both arms through together with a powerful finish past the hips, and the chest works hard on every stroke. It is the most demanding stroke for the chest, and for the shoulders and core as well.

The catch is that few adults can swim more than a short distance of butterfly with good form, and a tired butterfly puts strain on the shoulders. We bring it in once breaststroke and freestyle are steady. Our page on learning butterfly shows how lessons build it up in parts.

Freestyle: Steady Chest Work Over Distance

In freestyle, each arm pulls down and back under your body, and the chest works through the first half of that pull. Each stroke works the chest less than breaststroke or butterfly, but you can swim it for much longer, so it adds up over a session.

A long, full pull matters more than speed here. Reach forward, catch the water early and pull right through to your hip, rather than slapping short strokes. Our guide to learning freestyle explains the full pull.

Backstroke Works the Chest Least

Backstroke pulls the arms down by your side from above your head, and most of that work falls on the back and shoulders rather than the chest. It is a good stroke for posture and balance, but if your chest is the goal it should not be the main one.

Getting More From the Best Swimming Stroke for Chest Work

Mixing strokes gives better results than swimming one for every length. A session of breaststroke with short sets of freestyle, and a little butterfly once you are ready, works the chest from several angles. Our article on which swimming stroke burns the most calories is worth a look if fitness is also a goal.

Be honest with yourself about what swimming will do. It tones and strengthens the chest and builds endurance, but it will not add bulk the way heavy weights do. Many swimmers pair the pool with push-ups or bench work for that. The chest also works with the muscles around it, so see our guides on which swimming stroke is best for your core and which swimming stroke is best for your legs for the rest of the body.

Learning the Strokes Properly

Good technique is what turns a stroke into a chest workout. A pull that is too wide, too short or rushed lets the shoulders and arms take the load instead. A coach can see that from the pool deck in a few lengths.

Our adult swimming lessons cover all four strokes at ActiveSG public pools or at your own condo pool, and a private swimming lesson lets your coach work on your pull alone. Tell your coach your chest is the goal, and the session can be built around breaststroke and freestyle sets.

Frequently Asked Questions

FAQ Frequently Asked Questions Icon

Yes. Holding a pull buoy between your thighs stops you kicking, so your arms do all the work and your chest takes a bigger share of it. It suits freestyle and breaststroke arm sets once your stroke is steady.

Regular sessions through the week work better than one long swim. Short, steady sessions let you keep good form, and good form is what keeps the work on your chest rather than your shoulders.

A little stiffness is normal at first. Sharp or lasting shoulder pain usually means the stroke is too wide or rushed, so ease off and ask a coach to check your technique.

Yes. Holding the wall or a float and practising the breaststroke arm sweep in standing water already works the chest, and your coach can add full strokes as you get comfortable.
